One of the quickest ways to protect your knees is to avoid expanding your weekly walking distance by more than 10 %. Brian Eckenrode, associate professor of physical therapy at Arcadia University, warns that larger jumps in mileage can irritate joints and cause overuse trauma, according to Yahoo! Health.
Taking steps that are too long also stresses the knee. When the foot lands far ahead of the body’s centre of mass, the leg bears extra loading, which can increase knee pain. A longitudinal study of about 2,300 older adults (Multicenter Osteoarthritis Study) found that longer strides were linked to worsening knee pain after two years.
An uneven gait—such as a dragging shuffle or putting too much weight on the forefoot—overloads the knee joint. Dr. Rodante Saballa, a board‑certified chiropractic sports physician, says you can spot gait problems by looking for uneven shoe wear or by watching yourself in a mirror or video. He recommends banded side‑step exercises three times a week to strengthen the hip abductors that help keep the knees stable.
Walking downhill makes the quadriceps work 2.5‑3 times harder than on flat ground, raising compressive pressure on knee cartilage. Leaning slightly forward from the hips and shortening your stride can reduce this load. Using trekking poles can cut impact forces on the knee by 12 %‑25 %, according to research in the Journal of Sports Sciences.
Footwear matters too. Dr. Saballa explains that shoes with excessive foam cushioning can undermine ankle stability, forcing the knee to work harder, while ultra‑thin minimalist shoes fail to absorb shock and transmit impact up the leg. Physical therapist James Bruder adds that you should match your shoes to the terrain—grippy, supportive shoes for trails and lighter, flexible ones for treadmill work—and always try them on in person before buying.
By paying attention to distance, stride length, gait symmetry, downhill technique, and shoe choice, walkers can keep the stress on their knees low and enjoy pain‑free exercise for years to come.
